A simple, beginner-friendly workout that can be completed at home with no equipment. Each exercise can be adjusted to fit your current strength, balance, and fitness level.

Warm-Up

Complete each movement at a comfortable pace:

  • March in place for 20–30 seconds
  • Shoulder rolls: 5 in each direction
  • Gentle side-to-side steps: 10 total
  • Ankle circles: 5 in each direction per foot
  • Reach arms forward and overhead: 5 repetitions

The Workout

1. Sit-to-Stand

Sit near the front of a sturdy chair with your feet planted on the floor. Lean forward slightly, press through your feet, and stand. Slowly lower back into the chair with control.

Modification options:

Easier

  • Use your hands on the chair, armrests, or thighs.
  • Use a taller chair or add a firm cushion.
  • Stand only partway before sitting back down.

More Challenging

  • Cross your arms over your chest.
  • Lower slowly for three seconds.
  • Hold a light dumbbell or household item.

2. Wall Push-Ups

Place your hands on a wall slightly wider than shoulder-width. Keep your body in a straight line, bend your elbows, and bring your chest toward the wall. Press back to the starting position.

Modification options:

Easier

  • Stand closer to the wall.
  • Use a smaller range of motion.

More Challenging

  • Move your feet farther from the wall.
  • Progress to a countertop, sturdy bench, or knee push-up.

3. March in Place

Stand tall and alternate lifting one foot and then the other. Swing your arms naturally if comfortable.

Modification options:

Easier

  • Hold a chair, wall, or countertop.
  • Keep the feet close to the floor.
  • Perform the movement seated.

More Challenging

  • Lift the knees higher.
  • Increase the pace.
  • Add overhead reaches.

4. Glute Bridges

Lie on your back with your knees bent and feet flat on the floor. Gently tighten your abdomen, press through your heels, and lift your hips. Pause briefly, then lower slowly.

Modification options:

Easier

  • Lift the hips only a small amount.
  • Place a folded towel or mat under the head for comfort.

More Challenging

  • Pause for three seconds at the top.
  • Add a resistance loop above the knees.
  • Perform alternating marches while holding the bridge.

5. Bird Dog

Begin on your hands and knees. Gently tighten your abdomen. Reach one arm forward and the opposite leg back. Return to the starting position and switch sides.

Modification options:

Easier

  • Move only one arm at a time.
  • Move only one leg at a time.
  • Slide the toes backward while keeping them on the floor.
  • Perform the exercise standing with hands on a countertop.

More Challenging

  • Hold each repetition for three to five seconds.
  • Bring the elbow and opposite knee toward each other before extending again.
  • Move more slowly.

Optional Finisher

Walk around the room, march in place, or take gentle side steps for two minutes.

Cool-Down

  • Take three slow breaths.
  • Gently stretch the chest against a wall.
  • Perform a seated or standing hamstring stretch.
  • Slowly roll the shoulders backward.
  • Finish with a comfortable walk around the room.

Beginner Reminder

You do not need to complete every repetition or every round. Start with what feels manageable. Five minutes of movement still counts, and consistency matters more than perfection.
